The session
- 15 min: Easy warm-up row — focus on technique: legs-back-arms sequence
- 210 min: Steady state at moderate effort (rating 22–24 strokes per minute)
- 35 min: Pyramid intervals: 1 min hard / 1 min easy / 30 sec hard / 30 sec easy / 15 sec sprint
- 45 min: Steady state again
- 55 min: Cool-down easy row; on-machine forward fold stretch
Worth knowing
- Technique sequence: push legs first, then lean back, then pull arms to chest — and reverse on recovery
- Common mistake: pulling with the back before legs drive — this reduces power and strains the back
- Rowing is approximately 60% legs, 30% back, 10% arms — it is not primarily an arm exercise
- Damper setting (resistance): 3–5 is appropriate for most aerobic rowing; higher is not necessarily harder
