30-Minute Slow-Tempo Strength Supersets

Tempo-based training is a sophisticated approach to building strength efficiently — it produces substantial muscle stimulus with moderate loads and is easy on joints.

30 min · Kit: Dumbbells (moderate weight)

The session

  1. 13 min warm-up
  2. 2Superset 1 (3 rounds): Slow goblet squat (4-2-1 tempo) + Slow dumbbell row (4-2-1)
  3. 3Superset 2 (3 rounds): Slow Romanian deadlift + Slow floor chest press
  4. 4Superset 3 (3 rounds): Slow reverse lunge + Slow shoulder press
  5. 5Superset 4 (3 rounds): Slow bicep curl + Slow tricep kickback
  6. 63 min cool-down stretch

Worth knowing

  • Tempo notation 4-2-1 means: 4 seconds down, 2-second pause, 1 second up
  • Slow tempo dramatically increases muscle time under tension — the primary driver of strength development
  • You will need less weight than usual — this is the point
  • Supersetting (two exercises back-to-back) keeps sessions time-efficient while maintaining volume
