Outdoor cycling combines cardiovascular training with the mental health benefits of being outside — it is a joyful way to accumulate active time.

45 min · Kit: Bicycle (road, hybrid, or mountain bike), Helmet (essential), Cycling shoes optional

The session

  1. 110 min: Easy warm-up on flat terrain
  2. 25 min: Moderate effort, higher cadence
  3. 33 rounds: 3 min steady effort / 1 min easy spin
  4. 45 min: Climb section or higher resistance gear — seated
  5. 55 min: Easy spin recovery
  6. 65 min: Cool-down easy cycling
  7. 72 min: Off-bike stretches: quad, hip flexor, calf

Worth knowing

  • Cadence (pedal revolutions per minute) of 80–100 rpm is most efficient for most riders
  • Cycling is non-weight-bearing so bone loading benefits are less than running or walking; cycling is excellent for cardio and lower-body endurance
  • Seat height: knee could have a slight bend at the bottom of the pedal stroke
  • Cycling outdoors in natural light is additionally beneficial for circadian rhythm and mood
