40-Minute Dumbbell Leg Day

A dedicated leg day twice a week builds the foundation of lower body strength that carries into every daily movement — stairs, walking, sitting, and standing.

40 min · Kit: Dumbbells (8–16 kg), Step or bench (optional)

The session

  1. 15 min warm-up: squats, leg swings, hip circles
  2. 24×10 Goblet squat
  3. 34×10 Romanian deadlift
  4. 43×10 each Bulgarian split squat (back foot elevated)
  5. 53×12 each Reverse lunge with dumbbells
  6. 63×15 Sumo deadlift
  7. 73×20 Calf raise (standing, one or two feet)
  8. 83×12 each Step-up with dumbbell
  9. 95 min cool-down: hip flexor, hamstring, calf

Worth knowing

  • Bulgarian split squats are the hardest single-leg exercise in this repertoire — start without weight
  • Calf raises are often neglected; calf strength is important for ankle stability and propulsion in walking and running
  • Rest 90 sec between sets of heavy compound movements; 60 sec for accessories
  • Leg days are often the most productive sessions for bone density because the loads can be largest
