20-Minute Resistance Band Lower Body

Band-based lower body work is particularly valued for glute activation, which supports the back, hips, and knees through everyday movement.

20 min · Kit: 1 medium resistance band (loop)

The session

  1. 12 min: Hip circles with band above knees; side-lying clam; 15 reps each side
  2. 23×15 Banded squats — band above knees, push knees out as you squat
  3. 33×12 each Banded lateral walk — step side to side keeping tension
  4. 43×15 each Banded glute bridge — supine, band above knees, drive hips up
  5. 53×12 each Side-lying clam — slow and controlled
  6. 63×15 Donkey kicks — on all fours, drive heel up, band around ankle and foot
  7. 72 min cool-down: piriformis stretch, hip flexor stretch

Worth knowing

  • Resistance bands are deceptively hard — start with lighter resistance and progress
  • Squeeze the glutes at the top of every bridge and squat
  • Lateral walks are most useful when you keep a constant slight squat — don't stand upright
  • Bands can be combined with bodyweight or dumbbells as you progress
