Swimming is popular among women who are managing joint discomfort or returning after injury — the water supports the body while the resistance challenges it.

30 min · Kit: Swimming pool, Optional: pull buoy, kickboard

The session

  1. 14 lengths easy warm-up (any stroke)
  2. 24 lengths front crawl at moderate pace
  3. 32 lengths backstroke — focus on shoulder rotation
  4. 42 lengths catch-up drill (front crawl drill, one arm at a time)
  5. 54 lengths main set: alternate hard/easy lengths × 4
  6. 62 lengths kickboard legs only
  7. 72 lengths pull buoy arms only (optional)
  8. 84 lengths cool-down — easy breaststroke

Worth knowing

  • Swimming is one of the truly full-body exercises — every stroke engages different muscle groups
  • Breathing pattern in front crawl: exhale underwater (continuous) — do not hold the breath
  • Total distance: approximately 500–700 m depending on pool length
  • A rest of 15–30 sec between sets is appropriate at this level
