4-Week Beginner Treadmill Walking Program (Session Guide)

A beginner walking program is a genuine starting point for fitness — consistent walking for four weeks creates the aerobic base that all other training builds on.

The session

  1. 1Week 1 session (15–20 min): Flat walk at comfortable pace; build to 20 min continuous by end of week
  2. 2Week 2 session (20–25 min): 1% incline; slightly brisker pace; aim for 25 min continuous
  3. 3Week 3 session (25–30 min): 2% incline; add 2 × 2-min brisk intervals within the walk
  4. 4Week 4 session (30 min): 2–3% incline; 3 × 3-min brisk intervals; aim for 30 min continuous at this pace by session 3 of the week

Worth knowing

  • 3 sessions per week per this program is the minimum; 4–5 is better
  • Progression is the key word — each week slightly more than the last
  • The goal at 4 weeks is a 30-minute continuous walk at moderate effort and some incline
  • After 4 weeks, this same program can become the warm-up before strength training
