20-Minute Upper Body Dumbbell Workout

Upper body strength work often gets skipped in favour of lower body — but building shoulder and arm strength has meaningful functional benefits for daily life.

20 min · Kit: Dumbbells (various weights if available; 4–10 kg), Mat for floor press

The session

  1. 13 min warm-up: arm circles, shoulder rolls, chest stretch
  2. 23×10 Dumbbell chest press (floor or bench)
  3. 33×10 each Dumbbell row (brace on knee)
  4. 43×10 Overhead shoulder press (standing or seated)
  5. 53×12 Lateral raises (lighter weight, control the movement)
  6. 63×12 Bicep curls
  7. 73×10 Tricep kickbacks or overhead extension
  8. 82×15 sec Shoulder external rotation (band or light weight)

Worth knowing

  • Lateral raises are humbling — much lighter than you think; 3–5 kg is correct for most beginners
  • Keep the lower back neutral during all overhead and row movements
  • Mind-muscle connection: focus on which muscle is working on every rep
  • Upper body training supports bone density in the wrist, shoulder, and spine
