- 12 min: Child's pose — settle and breathe
- 22 min: Cat-cow — sync with breath
- 32 min: Downward dog — pedal heels, hold for 5 breaths
- 42 min: Low lunge each side — deep hip flexor stretch
- 52 min: Warrior 1 each side — ground, lengthen
- 62 min: Pigeon pose each side (or thread-the-needle supine modification)
- 72 min: Seated forward fold
- 82 min: Supine spinal twist each side
- 92 min: Legs up the wall or savasana
Worth knowing
- Yoga blocks and blankets under the hips make pigeon accessible for everyone
- Focus on the breath — movement follows breath, not the other way around
- Never force a stretch; find the edge of comfortable sensation and rest there
