45-Minute Bone-Health Strength Session

Weight-bearing exercise with meaningful load is one of the most evidence-supported strategies for maintaining bone density across midlife and beyond.

45 min · Kit: Barbell or dumbbells, Step or low box (optional)

The session

  1. 15 min warm-up: brisk walk, dynamic stretches
  2. 23×8 Barbell or goblet squat (load is important for bone stimulus)
  3. 33×8 Romanian deadlift (hip hinge with load)
  4. 43×10 each Step-ups with weight
  5. 53×8 Overhead press (standing — axial loading for spine)
  6. 63×10 Dumbbell rows
  7. 73×8 each Walking lunges with dumbbells
  8. 8Gentle box drops (optional): step up and step/drop from box, 2×10
  9. 95 min stretch and cool-down

Worth knowing

  • Loading the skeleton through weight-bearing exercise is one of the most evidence-supported ways to support bone density
  • Progressive overload (gradually increasing weight over weeks and months) is the goal — not a single session
  • Compound exercises (squats, deadlifts, lunges) load more bone than isolation exercises
  • Rest is when adaptation happens — 2–3 sessions per week is the sweet spot
