  1. 15 min warm-up: light bike/row, dynamic stretches
  2. 23×5 Barbell squat (heavy — last rep challenging)
  3. 33×5 Barbell Romanian deadlift
  4. 43×8 Bench press or dumbbell chest press
  5. 53×8 Lat pulldown or assisted pull-up
  6. 63×10 Dumbbell shoulder press
  7. 73×10 each Dumbbell single-arm row
  8. 82×12 Bicep curl
  9. 92×12 Tricep pushdown (cable or dumbbell)
  10. 105 min stretching

Worth knowing

  • Working with heavier loads (5–8 rep range) builds maximal strength and bone-loading stimulus
  • A training partner or rack with safeties is optional for heavy bar work
  • Progressive overload: aim to add a small amount of weight or one extra rep per session
  • Logging every session takes 2 minutes and dramatically accelerates progress
