Combining strength and high-intensity intervals in one session is an efficient way to support both muscle maintenance and cardiovascular fitness.

30 min · Kit: Dumbbells (moderate weight), Timer (30 sec on, 15 sec rest format)

The session

  1. 14 min warm-up
  2. 2Circuit 1 (3 rounds × 30 sec per exercise): Dumbbell squat / Bent-over row / Lateral raise / Bicep curl
  3. 31 min rest
  4. 4Circuit 2 (3 rounds): Romanian deadlift / Push press (press overhead) / Sumo squat / Chest press on floor
  5. 51 min rest
  6. 6Circuit 3 (3 rounds): Walking lunges / Plank row (renegade) / Goblet squat / Shoulder halo
  7. 74 min cool-down

Worth knowing

  • Choose a weight that challenges you — not so heavy that form breaks, not so light that the last rep is easy
  • HIIT is high-intensity by definition: effort between 7–9/10 during work phases
  • Keep rest intervals honest — the short rests are part of the program
