15-Minute Lower Back Care Program

A consistent, gentle lower back mobility practice addresses one of the most commonly reported physical discomforts among women in their 40s and 50s.

20 min · Kit: Yoga mat

The session

  1. 12 min: Knee-to-chest hug — both knees pulled in gently; rock side to side
  2. 22 min: Pelvic tilts — lying on back, flatten and arch the lower back gently
  3. 32 min: Supine spinal twist — each side; hold 1 min
  4. 42 min: Cat-cow — 10 slow rounds focusing on the lumbar spine
  5. 53 min: Bird dog — 6 each side, very slow and controlled
  6. 63 min: Glute bridge — focus on lower back setting into the mat at the top
  7. 72 min: Child's pose with arm reach
  8. 82 min: Standing hip flexor stretch

Worth knowing

  • Lower back discomfort is extremely common in midlife women — this session is designed for general stiffness and non-specific lower back tension
  • Any sharp, radiating, or one-sided pain deserves a doctor or physical therapy assessment before exercise
  • The core of lower back care is usually: glute strength, hip mobility, and spine mobility — this session covers all three
  • Consistency 3–4 times per week is more useful than a long occasional session
